Why you need a caloric surplus
Building new muscle tissue requires energy above and beyond what your body needs to maintain itself. You cannot consistently build muscle in a caloric deficit โ without extra energy available, your body simply doesn't have the resources to synthesize new muscle protein at a meaningful rate.
A caloric surplus of 5โ10% above your TDEE is the evidence-based target for lean muscle gain. This provides enough extra energy to support muscle growth while minimizing fat gain. Larger surpluses ("dirty bulking") result in significantly more fat gain without producing faster muscle growth.

Protein for muscle growth

Pre-workout (1โ2 hours before training): A meal containing 30โ50g protein and 40โ60g carbohydrates provides amino acids during training and maximizes glycogen availability. Chicken with rice is the classic choice.
Post-workout (within 2 hours): The "anabolic window" is real but wider than once thought โ any high-protein meal within 2 hours of training effectively supports recovery. Aim for 40โ50g protein and moderate carbs.

Common muscle gain mistakes
Not eating enough: The most common mistake by far. If your weight hasn't increased by 0.25โ0.5 lbs per week over a 3-week period, you're not in a surplus. Add 200 calories and track for another 2 weeks.

Neglecting sleep: The majority of muscle growth happens during sleep when growth hormone is released and muscle repair occurs. Consistently sleeping less than 7 hours significantly blunts muscle growth regardless of how well you train and eat.
